Cold plunge before or after a workout?

The muscle-hypertrophy literature is one of the few places in cold-plunge science where the answer is actually clear. Cold-water immersion in the hour after strength training blunts long-term muscle growth in the two well-designed trials that measured it directly. That matters if you lift for size. It matters less for endurance recovery, and much less if you plunge for the general feel-good and lift on separate days.
What the hypertrophy studies actually show
The direct evidence is not a huge stack of papers. It is mostly two. The 2015 Roberts study out of the University of Queensland and Norway's School of Sport Sciences ran 21 men through twelve weeks of leg training, with cold-water immersion after every session on one arm of the protocol and active recovery on the other. Strength gains and muscle cross-section were smaller in the cold group. The paper's conclusion is careful and not friendly to the plunge-after-everything habit.
The 2019 Fyfe study, seven weeks of whole-body resistance training in 16 men, replicated the muscle-hypertrophy blunting at the cellular level. Strength gains were not different between groups this time. The signal on the hypertrophy side kept showing up. On strength alone the picture was less clear.
Neither trial is definitive on its own. Twenty-odd men each, single sex, moderately trained. What the two together support is a defensible claim: post-strength-training cold-water immersion probably interferes with the muscle-growth adaptations the training is trying to produce. The mechanism, cold reducing the post-exercise inflammatory signalling that the growth response depends on, is consistent with the outcome. The direction of the evidence is one-way.
The endurance-recovery story is different
For endurance and repeated-effort recovery, the picture inverts. A 2012 Cochrane review of cold-water immersion after exercise found modest reductions in delayed-onset muscle soreness across a mix of exercise types. A 2013 meta-analysis by Poppendieck and colleagues found small but real recovery gains across sport types, with the largest average effect for sprint performance and smaller-but-present benefits for endurance events.
That is a real effect and a defensible use case. If you run a hard tempo in the morning and want to race a hard tempo in the evening, cold-water immersion between them buys you something small. Whether it buys enough to be worth doing depends on how much the second effort matters. For most amateur athletes on a normal weekly plan the answer is that it does not, but for the athletes who use it, this is what they use it for.

The timing question, when you care about both
For readers who lift for size and plunge, the practical question is not whether to stop plunging. It is whether the two can coexist by putting distance between them.
The published research measured immediate post-training cold-water immersion, within an hour of the session, sometimes within minutes. That is the most disruptive timing for the muscle-adaptation window. Emerging discussion, and it is discussion more than evidence at this stage, suggests that separating the plunge from the training session by several hours may preserve most of the growth response. If lifting is the morning and plunging is the evening, or vice versa, the inflammatory signalling has already done its work by the time the cold arrives.
That is not a settled protocol. It is the informed guess most careful lifters who plunge have arrived at, based on the mechanism the studies point to. For everyone else, it does not matter much
The muscle-hypertrophy conversation is a narrow slice of who plunges. Most plungers are not lifting for size. They are training for general fitness, plunging for mood, or both, and the interference research does not obviously apply to them.
For endurance-oriented training the timing works in the plunger's favour, at least on recovery. For general-wellbeing plunging on non-training days or several hours from training, there is no evidence pointing one way or the other, and the practice's other reported effects are what the reader is presumably here for anyway.
The rule that has hardened into gym folklore, that you must never plunge after lifting, is doing more work than the two studies it rests on can carry. What the studies actually claim is narrower: if muscle size is what the training is for, the immediate-post-lift plunge is working against you.
