How long should a cold shower actually be?
Thirty seconds is a real cold shower. Two minutes covers most of the useful research. Five is fine for people who want it, and consistency beats the stopwatch.

The short answer
Thirty seconds is a real cold shower. Two minutes is where most of the studies people cite about cold water in general actually measured. Five minutes is fine for people who want it and unnecessary for people who do not. There is no clean research number for cold showers specifically, so pick something you will repeat and treat consistency as the whole point.
Why there is no clean cold-shower number
Almost nothing in the popular cold-shower literature is actually about cold showers. The catecholamine studies were on full-body immersion. The recovery studies were on cold water baths after workouts. The mood studies were on cold plunges. Nobody has funded a controlled trial on "does a two-minute cold shower daily change anything measurable at three months," because that study is expensive, non-glamorous, and hard to publish, and no equipment company profits from the answer.
That absence is not the same as "cold showers do nothing." It is "we have not measured the specific thing." What we have measured, adjacently, is that cold-water immersion in the ten-to-fifteen-degree Celsius range provokes a sympathetic nervous system response, and the response starts fast, peaks in the first thirty to ninety seconds, and tapers after. Under a shower head with cold tap water on part of your body, some fraction of that same signal happens. How much depends on the water, the flow rate, and how much of your surface area the water is actually touching.
So the honest number for a cold shower is a range, not a target, and the range is set by what you can do consistently rather than by what a paper says.
What the studies people cite actually measured
Most "cold showers deliver X percent" claims trace to studies of full immersion at controlled temperatures, then get quietly transferred to showers. Two common examples:
- The Šrámek 2000 dopamine paper. A small group of men, immersed to the neck, at fourteen degrees Celsius, for one hour. That is not a shower. See our cold plunge and dopamine guide for what the paper actually measured and what it does not extrapolate to.
- The Buijze 2016 cold-shower absenteeism paper. Actually a shower study, one of the few. A large group of Dutch adults took thirty, sixty, or ninety second cold showers for a month. The main finding was that people who did any of the three called in sick meaningfully less than the control group. The effect did not scale with duration inside that range: sixty seconds was not clearly better than thirty. That is a real, useful result and it strongly implies duration inside the sub-two-minute range matters less than most people assume.
The Buijze paper is the closest thing to a "how long should a cold shower be" answer that actually exists, and it says the low end of the range is fine. If the study had shown a clean dose-response curve, the wellness marketing world would be quoting it constantly. It did not, so they don't.
When to extend, when to stay short
Given no clean prescription, the practical framing is what you are trying to do:
- Habit-building. Thirty to sixty seconds. The point is doing it tomorrow. Longer sessions early in a habit are the fastest way to quit inside three weeks.
- A morning reset. Sixty to ninety seconds. Long enough to fully clear the initial gasp and settle into the calm part; short enough not to eat into your day.
- A recovery aid after a workout. Ninety seconds to three minutes, and honestly cold. This is one of the few use cases where the plunge literature suggests duration matters.
- Because you enjoy it. Whatever you enjoy. If you are a five-minute-cold-shower person and the day feels wrong without it, keep doing that. You are past the point where the research has any bearing on your practice.
If you are on a beginner's on-ramp, aim for thirty to sixty seconds and let it grow only if it wants to. The habit is the intervention. The stopwatch is a supporting character.
What matters more than the number

Three things matter more than duration for anyone starting cold showers:
- Whether you end on cold. A part-warm, part-cold session with the last thirty to ninety seconds on cold is a completely legitimate practice and much easier to sustain than fully cold from the start. Nothing in the research suggests it is worse than a fully cold session; a great deal of behavioural evidence suggests it is more consistent.
- How cold your tap actually gets. In summer, tap-cold in some cities is closer to room temperature than to plunge water. Two minutes at eighteen degrees is a different intervention than two minutes at eight. If you live somewhere warm, your cold shower is a warmer intervention than someone else's, and neither of you needs to worry about it. Do what you can do.
- How often you do it. Three showers a week for a year beats seven for three weeks. The people who report benefits from cold showers over time are almost always the boring-and-consistent ones, not the impressively-long-session ones.
Frequently asked questions
Does thirty seconds actually count?
Yes. The Buijze absenteeism paper explicitly included a thirty-second arm, and it was not measurably worse than the sixty or ninety second arms on the main outcome. Thirty seconds counts.
Should I go longer over time?
Only if you want to. The available evidence does not suggest longer-is-clearly-better within the sub-five-minute range. If ninety seconds feels sustainable and thirty seconds feels underdone, extend. If thirty seconds is what fits and you have done it for six months, do not fix what is not broken.
Is a warm-then-cold shower cheating?
No. It is a common, sustainable pattern and it is not less effective in any way anyone has actually measured. Ending on cold is what gives the intervention its identity; the warm part is logistics.
Does the temperature matter more than the time?
In practice, colder water at the same duration is a louder signal. But the honest answer for a beginner is: use whatever cold your tap gives you and do it consistently. Below about ten degrees Celsius, most people naturally shorten the session, which is fine.
How long before I feel a difference?
The Buijze study measured over one month with daily practice. Anecdotal reports of a morning-alertness lift usually show up much sooner, often on the first session. Longer-arc changes in mood, sleep, or general resilience, if they show up at all, are on a month-plus timescale.
